Diet and Exercise: A Look at Calorie Restriction, Exercise Frequency, and Lifestyle Habits
Table of Contents
You've been planning diets and exercise routines with fresh resolve each time, but your body just won't cooperate, which is frustrating. In the consultation room, I often hear patients ask, "Doctor, exactly how much less should I eat and how much should I move to lose weight?" I know that feeling well, as I share the same concerns.

Unexpected causes that lower metabolic efficiency
The reason we cling to diet and exercise is simple: to increase the energy we use compared to what we eat. But if results don't match your effort, you need to look at your metabolic efficiency first.
![A simple upward curve graph showing how sleep deprivation causes hormone imbalance, which leads to increased appetite and weight gain, illustrating their correlation]](/api/files/assets/2026-07/18ffec7f.jpg?sig=fcbfa9df4db7846b7739ae6f9ec1af3da602220a20e770dcec70aa29c500ae27)
A study of Koreans found that sleep duration and dietary nutrient intake ratios are closely linked to obesity and dyslipidemia. This was confirmed with 95%[1] confidence intervals and P-values; in simple terms, insufficient sleep or poor nutrient intake can lead to weight gain. When sleep is lacking, hormone balance is disrupted, making appetite control difficult, and you can easily fall into a vicious cycle where even hard exercise is undermined by a broken diet.
Weight change process based on goal setting
The approach should differ depending on where you set your diet goal. Creating 'visible changes' lasts longer than losing weight quickly.
![A 2-column comparison table showing the difference between a 2-week short-term intensive plan and a 4-week stable plan. Categories include duration, dietary direction, and target numbers]](/api/files/assets/2026-07/166207d1.jpg?sig=d1d39dbf03ffba029357dc05d7f7b67ff533f15c5b2c9ed03b7a40e743f753ce)
If you want short-term changes, set an intensive period of about 2 weeks and focus on a low-carbohydrate, high-protein diet and sodium management. During this time, fat loss combines with water and sodium regulation effects, reducing swelling and letting you feel your body shape change. If you prefer a more relaxed pace, aim for a 4-week plan targeting -5kg, with a routine of about 1,400kcal per day. Following these steps allows you to lose weight healthily while reducing the yo-yo effect.
Baekrokdam Clinic's perspective on metabolism
In Korean medicine, we go one step beyond 'eating less and moving more' to look at the body's energy and metabolic state. People have different innate constitutions, and current metabolic capacity varies from person to person.
Some people lose weight quickly with just a small reduction in food intake, while others stay at a plateau even when strictly adhering. In many cases, accumulated dampness-phlegm (痰濕) or reduced qi-blood circulation lowers energy-burning efficiency. If you starve yourself indiscriminately, metabolic function actually collapses, and eventually your body gains weight even when eating less. That's why I analyze each patient's constitution during consultations and suggest metabolic activation methods tailored to them.
Points for an efficient diet composition
The key to healthy weight loss is not simply starving yourself but strategic calorie restriction. Usually, reducing daily intake by about 500 calories from your usual amount is appropriate.
![A simple checklist with 4 key items for healthy diet composition, organized concisely with checkbox icons]](/api/files/assets/2026-07/9a49e665.jpg?sig=252518b088b961ef0464b8208c19a931063723d106c14e4d6c290b13e31508f1)
When planning your diet, just check these points:
Maintain a low-carbohydrate, high-protein diet by reducing carbs and increasing protein.
It's important to manage sodium appropriately to reduce swelling.
Limit fruit to no more than a fist-sized amount, and dairy products like cheese to about 28g (1 ounce).
Adherence rates rise significantly when menus are simple and repeatable.
Exercise routine to shed body fat
If diet sets the direction of your weight, exercise sets its speed and shape. The key is to combine strength training and cardio to shed body fat.
The frequency I most recommend is 4 times per week. Rather than obsessively working out every day, it's better to create a rhythm of focused exercise and proper rest. Adding regular strength training to a habit of moving a little every day, even briefly, maintains basal metabolic rate and makes it much easier to get past plateaus. After exercise, drink plenty of water to help metabolic byproducts be excreted.
Lifestyle habits that boost efficiency with little effort
You don't have to change your entire daily routine; a single small habit can increase diet efficiency. These are methods I also practice between consultations.

Try drinking a glass of water as soon as you wake up. While sleeping, our bodies become dehydrated, which slows metabolism and makes it easy to mistake thirst for hunger and overeat. A glass of water prevents this problem.
Calming your mind also helps with weight loss. Just about 5 minutes of short meditation a day reduces stress and prevents binge eating. In particular, for overweight individuals, a study found that a group that meditated for 30 minutes was more effective at weight loss than a group that did not.
Healthy dieting starts with listening to your body's signals. Don't be too impatient, and try adding the small habits I mentioned today one by one.
If managing diet and exercise on your own feels overwhelming, or if you're struggling with an unusually long plateau, try the Baekrok Gambi-jung program. With constitution-based prescriptions that awaken your metabolism, you can expect much more efficient results. After trying it, feel free to tell me how it went during your next visit.
