I very often meet people in the consultation room who say they feel hungry again soon even after finishing a whole bowl of rice every evening. The most common complaint is, "I can't stand it because I get too hungry when I reduce carbohydrates." I also have a time when I struggled with the same thing, so I understand that dizzying feeling. Today, from a clinical perspective, I will share a few tofu recipes to help you finish a meal lightly without completely cutting out rice or noodles.


Why is using tofu advantageous during a diet?
Everyone knows that reducing carbohydrates leads to weight loss. The problem is that hunger surges the moment you actually remove half a bowl of rice. According to one source, 100g of tofu is approximately 80kcal, with protein at about 8g. Based on the same 100g, rice is approximately 150kcal, so there is quite a difference. Just by swapping in 100g of tofu, about 70kcal is removed from one meal.
It is not just about calories. When protein is sufficient, satiety lasts longer. Even if you eat the same amount, blood sugar rises slowly, which reduces the frequency of seeking snacks a few hours later. Depending on the data, the protein content per 100g of tofu is set at 2530g, or calories are seen as between approximately 8288kcal. Regardless of which standard is used, it is clear that it is lighter than rice.

5-Minute Tofu Bibimbap Rice Bowl — The Go-To Meal You'll Reach for Most
The easiest option is tofu bibimbap rice bowl. For 1 serving, 1/2 block of tofu (about 150g), 1/2 can of canned tuna (drain the oil as thoroughly as possible), a handful of salad greens, 1 egg, and 1/2 bowl of brown rice (100g, or 1/3 bowl if you want to cut more) is all you need.
The method is simple too. Lightly press the tofu with a kitchen towel to remove moisture, then cut into bite-sized pieces and place in a bowl. Top with brown rice, vegetables, tuna, and egg. Drizzle with 1 tablespoon of soy sauce or doenjang (fermented soybean paste), 1 teaspoon of sesame oil, and a pinch of pepper, then mix. Done in 5 minutes. Manage the portions well and you can keep it around 400~450kcal per meal. The composition lowers carbohydrate ratio while increasing protein and vegetables, so blood sugar rises gradually too.
Tofu Fried Rice and Oil-Free Braised Tofu — Going Even Lighter
On days when you want to cut carbs further, tofu fried rice is a good choice. Instead of rice, use 150g of mashed tofu with moisture thoroughly removed, and stir-fry with leftover vegetables like carrots, paprika, zucchini, and mushrooms. Adding 50g of chicken breast boosts the protein ratio. Comes out to about 250~350kcal per bowl. There's some variation depending on how much oil you use to coat the pan. Spam or bacon taste great but sodium and fat shoot up significantly, so during a diet, swapping them out for chicken breast or egg whites is safer.
When you're craving something braised, oil-free braised tofu works too. For 1 block of tofu (about 300g), season with just 1 tablespoon of gochujang (red chili paste), 2 tablespoons of gochugaru (red chili powder), 2 tablespoons of soy sauce, and 1 tablespoon of fish sauce as the base, then cook directly without oil. This cuts a lot of calories compared to regular braised tofu.

Tofu-Centered Diet from the Perspective of Korean Medicine
In Korean medicine, the properties of food ingredients are considered. Tofu has a relatively neutral property, so it tends to put less strain on the gastrointestinal tract. For those who feel cold inside or experience bloating, it is recommended to eat tofu warmed or boiled rather than cold. For those with a constitution that has a lot of heat and frequent thirst, cold soft tofu or soy milk forms are also a good fit.
Those with a Dam-eum (痰飮) constitution with weak digestive function, or a Su-seup (水濕) constitution prone to edema, must choose their cooking methods even for the same tofu. Methods that use less oil, such as blanched tofu or mashed tofu fried rice, are much lighter than tofu pancakes or braised tofu fried in oil. Identifying your own constitution before starting is the part that differentiates the results, even with the same food.

- For meals lacking protein, it is good to add 1 egg or 50g of chicken breast to reach a level of 25~30g.
- Tofu bibimbap or tofu fried rice can be finished in 5 minutes, making them faster than delivery on days you return home late after working overtime.
- Use cooking methods that use a lot of oil, such as tofu pancakes or general braised tofu, only occasionally; normally, set blanching or mashing as the default.
- Keeping salty seasonings (gochujang, soy sauce, fish sauce) to around 1~2 tablespoons per meal reduces the burden of edema and thirst.
